How to Stop Doomscrolling (the Five Things That Survive the Research)

Not a listicle of 47 tips. Five moves with actual evidence, ranked

Search "how to stop doomscrolling" and you'll get lists of 47 tips, of which 44 are grayscale mode, and none are ranked by whether they've ever been tested on anyone. Here are the five that survive contact with the research, in order of how hard they work.

1. Put a pause between you and the app

The single best-tested move. A six-week randomized trial inserted a short pause before target apps opened: openings dropped 57%, and about a third of the time people closed the app at the pause and did something else. The pickup happens on autopilot; the pause forces one conscious frame, and one frame is often enough.

The same trial tested showing people their usage stats with no pause attached. Effect: nothing. You already know the number. Knowing it again is not an intervention.

2. Decide when-then, in advance

The strongest general tool in behavior change is the implementation intention — an if-then rule written before the moment hits: "When I get into bed, the phone goes on the charger across the room." Across 94 studies the effect size is d = 0.65, which in this field is enormous. Vague intentions ("scroll less") don't survive contact with a feed. Specific triggers do.

Write the rule for the exact moment you actually doomscroll. For most people that's bed, the couch after work, and any queue longer than four humans.

3. Protect the hour before sleep first

If you only defend one time slot, the evidence says defend this one. Phone use in the hour before bed is a sharper predictor of poor outcomes than your total daily hours, because it runs through sleep — and disturbed sleep carries much of the link between heavy social media use and low mood. An hour of 2pm scrolling and an hour at midnight cost the same on your weekly report and differently in your life.

Doomscrolling specifically loves this hour: you're tired, your veto power is depleted, and nothing bounds the session except sleep itself, which is the thing being spent.

4. Count pickups, not hours

"Problematic use" in the research is defined by compulsive checking and how you feel when you can't — not by total screen time. The reach is the habit; hours are just what the reaches add up to. So track opens per day, watch that number, and treat a falling pickup count as the win even when the hours barely move. It's the better metric and almost nothing measures it.

5. Make the feed cost something

Everything above adds friction. The last move adds a reason. Doomscrolling persists because it's the cheapest available action every single time — cheaper than the run, the assignment, the shower. Repricing it changes the comparison.
